Orthopaedic surgeon shares age-wise tips for strong bones: From teens, 20s to 30s

Bone health evolves as you age. Long before bone issues begin to show up, you need to start adopting habits that help in maintaining strength, flexibility and density. Building bone strength is essential as it reduces the risks of fractures, joint issues and osteoporosis. Lifestyle habits, from exercise to diet, support bone health, keeping you resilient even in later years.

To understand what should be the bone health priorities for each age group, HT Lifestyle reached out to Dr Amyn Rajani, Mumbai-based orthopaedic surgeon specialising in arthroscopy, joint replacement and sports injuries. As per him, the foundation of bone strength is laid much earlier in life, even before you enter your 30s.

“Bones are living tissue. They continuously remodel themselves, building and breaking down throughout life,” Dr Rajani added, highlighting that habits and lifestyle choices contribute to lifelong bone health.

Tweaking the lifestyle choices is essential because Dr Ranjan asserted that the 30s mark the stage of peak bone mass, the point at which bones are at their strongest and densest. The habits formed in your teens and 20s influence the shaping of bone health later in life.

Teens (13–19 years)

As per the doctor, almost 90% of total bone mass develops during adolescence, from puberty to the late teens. Habits during this time lay the foundation for lifelong bone health.

Dr Rajani recommended focusing on nutrition.“Calcium and Vitamin D are vital for bone growth. Include milk, yoghurt, cheese, green veggies and almonds in the diet. Get 15-20 minutes of sunlight daily for Vitamin D,” he recommended.

During this time, one should also focus on physical activities and avoid certain postures. Elaborating on this, the orthopaedic surgeon added, “To develop dense and strong bones, teenagers must lead an active life, especially with weight-bearing exercises such as running, skipping, basketball, or dancing. They must also be careful not to spend long hours bent over mobile phones or routinely carry heavy loads such as bags, as these can affect the alignment of their spine. ”

Teenagers may also have the habit of indulging in junk food. But the orthopaedic surgeon cautioned, “Teens should avoid sugary soft drinks and processed foods as these can interfere with the body’s ability to absorb calcium, which would eventually lead to less strong bones.”

Twenties

Next up, for the twenties, Dr Ranjani revealed that it’s a decade of changes, juggling jobs, studies and social activities. But one shouldn’t neglect bone health.

Dr Ranjani emphasised staying active.“At this age, one must aim for at least 30–45 minutes of physical activity daily, such as walking, cycling, lifting weights, or playing a physical sport.”

The phase of the twenties also sees a lot of work pressure, stuck in front of a laptop for long hours. But it is vital to take necessary breaks and maintain posture for bone health.“Today, when most people spend too much time looking at digital screens, it is easy to forget that our body posture deserves our attention and care too. For better skeleton health, one should keep the screen at eye level, feet flat on the floor and take a short break every hour,” he added.

Lastly, nutrition should be maintained with a steady supply of calcium, protein and micronutrients, as per the surgeon. The 20s also come with a lot of stress, so it is vital to counter this with mindful practices. The doctor noted, “Practices like Yoga and breathing exercises can make a lot of difference in keeping one’s mind calm and relaxed.

Thirties

When you turn 30s, your bones reach an important milestone. The surgeon revealed, “By the time we hit our 30s, the body shifts gears from building bones to maintaining them.” So, 30 onwards, it is no longer about growth because you have reached the peak. Now it is all about prevention and preservation. In this phase, you introduce nutrients. Dr Ranjani revealed that bones 30 onwards require more than just calcium. “Bones also require protein, Vitamin K, and magnesium. A balanced diet with dairy, lean meat, lentils, fruits, and vegetables keeps this mix right.”

To maintain bone health, you have to include strength-training exercises. Dr Ranjani suggested, “Indulge in strength training, Pilates, or resistance band workouts. These also lower the risk of falls later in life.”

Work pressure may also increase, with a high likelihood of your lifestyle turning sedentary. To avoid this, the surgeon recommended that one should stand, stretch, or walk every 45 minutes to keep muscles active, especially if they have desk-bound jobs.

In the 30s, the orthopaedic surgeon highlighted that one can get a simple blood test for Vitamin D and calcium levels, and a bone density scan if needed, as a way to identify the early signs of weakening bones.

Bone health’s requirments evolve with age, as it grows and reaches the peak. While in the teens, the focus was on building a strong foundation, the 20s are about strengthening and protecting the bones. Lastly, as one reaches their 30s, the focus shifts to preservation and prevention, monitoring bone health to maintain density and preventing bone loss.

Polycystic Ovary Syndrome (PCOS) is increasingly affecting girls as young as 13 or 14, but its early signs often resemble normal puberty changes, leading to delayed diagnosis. Dr. Yashica Gudesar further listed the early warning signs of PCOS in young girls that parents should be aware of:

1. Watch for irregular periods

One of the first warning signs of PCOS in teens is irregular or missed periods. While some fluctuation is normal during the first couple of years after menarche, consistently skipped cycles, very heavy bleeding, or fewer than eight periods a year may signal hormonal and inflammatory imbalances that require medical attention.

2. Notice physical changes

High levels of male hormones (androgens) in PCOS frequently lead to overt physical signs like excess face or body hair, severe acne (especially along the jawline), oily skin, dandruff, and dark patches of skin on the neck or underarms. Sudden weight gain, particularly excess belly fat, without an apparent cause is another frequent sign. 3. Emotional and mental health matters

PCOS doesn’t just affect the body, it can impact emotional well-being too. Symptoms might include mood swings, fatigue, anxiety, and poor sleep. Since many PCOS symptoms mimic normal teen stress, they might be downplayed and go unnoticed, unless parents and caregivers are observant.

Why early diagnosis is important?

“Identifying PCOS early allows for better management and helps avoid complications down the road. Importantly, PCOS is treated according to symptoms, not every girl needs medication. Proper evaluation with a gynaecologist or endocrinologist, along with blood tests and ultrasounds (if required), ensures that treatment or lifestyle guidance is tailored to individual needs,” said the doctor.

Eating a balanced diet, engaging in regular exercise, maintaining a healthy weight, managing stress, and tracking menstrual cycles can all help reduce inflammation, balance hormones, and improve overall health. 1. Physical inactivity and lack of movement

Teens spend long times being still as they are preoccupied with desks, phones, and screens. The absence of physical activity often results in long stretches of inactivity or sedentary behavior. This results in insulin resistance and disruption of hormonal secretion. Even a daily 30 minute brisk walk, or dance, physical activity helps to exercise and rest periods in favorable proportions can make a positive change to the hormone and menstruation cycles.

2. Diets dominated by processed foods and sugars

Foods like canned juice and bags of chips, and in fact, any diet dominated by sugars or refined carbohydrates can trigger an insulin spike. Diabetes and other hormonal disorders like insulin resistance might develop as consequences of the hormonal imbalance. 3. Early exposure to endocrine-disrupting chemicals

Disruption of the endocrine system are chemicals are more widely dispersed today than in the past. Cosmetics, some foods, and packaging done in plastic containers are the main forms of exposure to hormonal endocrine disruptors. This can alter the natural hormonal balance within an organism after extended periods of contact. Simply switching to non-plastic containers for food, using processed skincare, anti-aging creams, active exposure to sunlight, and preferably, organic food can greatly enhance. Such changes can be positive for hormonal balance.

4. Increasing academic stress and irregular sleep patterns

At times, studying for late at night, the exam stress, and device usage usually result in interrupted sleep. Lack of sleep and constant anxiety changes the balance of cortisol and insulin, hence the increased risk of PCOS. Getting 7–8 hours of uninterrupted sleep accompanied with yoga or journaling can be useful.

5. Family history and genetic disposition

Although we can’t totally dismiss lifestyle, genetics is also important to consider here. Teenage girls with mothers and sisters who suffer from PCOS are very likely to develop the syndrome too. It can be very beneficial to get regular check-ups and maintain a healthy lifestyle in order to lessen both the chances of and severity in the case of PCOS. Stephen King Demanded ‘The Long Walk’ Show Teens Getting Shot

As The Long Walk makes the trek from the page to the screen, Stephen King recently revealed the one condition he had for adapting his 1979 novel.

The author explained that the characters in the book are “the same sort of kids that are pulled into the war machine” of Vietnam, noting that he required screenwriter JT Mollner and director Francis Lawrence to show teens getting shot in their film.

“If you look at these superhero movies, you’ll see … some supervillain who’s destroying whole city blocks but you never see any blood. And man, that’s wrong. It’s almost, like, pornographic,” King told The Times of London. “I said, if you’re not going to show it, don’t bother. And so they made a pretty brutal movie.”

In The Long Walk, premiering Sept. 12 in theaters, a group of 100 young men enter an annual walking contest in dystopian America, in which the losers are executed and only one person survives.

As Lionsgate screened the first 20 minutes of the movie at Comic-Con, Mollner said he “wanted to keep the DNA and themes that Stephen King baked into his original novel.”

“Even though he was writing about specific things at the time, I feel that relevance is generational and wanted to make sure we had that. The beauty, love and the story of friendship along with the brutality of hopelessness and terror,” added Mollner. “We wanted to go all the way. I knew that Stephen King wanted us to go all the way. I knew Lionsgate wanted us to go all the way. If this book got into the wrong hands, studio or filmmakers. It could’ve been neutered. So, I’m very grateful we were able to keep the teeth that the book has.”
